Constant calorie restriction typically includes restriction of protein, and as discussed above, some of the beneficial effects of calorie restriction may actually be due to the reduction in protein. Likewise, intermittent fasting, where meals are either restricted to a small window of time each day, or calories are restricted on specific days of the week, will also typically lead to a reduction in the amount of protein you consume. Again, going back to the featured study, the animals were only given a protein- restricted diet every other week for four months — essentially, they were on an intermittent fasting- type diet. So we're not promoting going vegan here. Just cutting your protein back to what your body really needs, and no more. The science on this is relatively new and there are many different protocols but I personally have evolved to the point where I do it on most days. I will make exceptions a few times a month. Alzheimer's Might be 'Brain Diabetes'No discussion of brain health can be complete without emphasizing the need to dramatically cut down on the sugars in your diet. It's becoming increasingly clear that the same pathological process that leads to insulin resistance and type 2 diabetes may also hold true for your brain. As you over- indulge on sugar and grains, your brain becomes overwhelmed by the consistently high levels of sugar and insulin and eventually shuts down its insulin signaling, leading to impairments in your thinking and memory abilities, and eventually causing permanent brain damage. You may already know I have become passionate about warning of the dangers of fructose. There is NO question in my mind that consuming more than 2. Alzheimer's disease. Consistently consuming too much fructose will inevitably wreak havoc on your body's ability to regulate proper insulin levels. Additionally, fructose has other modes of neurotoxicity, including causing damage to the circulatory system upon which the health of your nervous system depends, as well as profoundly changing your brain's craving mechanism, often resulting in excessive hunger and subsequent consumption of additional empty carbohydrate- based calories. In one study. 3 from UCLA, researchers found that rats fed a fructose- rich and omega- 3 fat deficient diet (similar to what is consumed by many Americans) developed both insulin resistance and impaired brain function in just six weeks. More Tips for Avoiding Alzheimer's Disease. The beauty of following my newly revised Nutrition Plan is that it helps treat and prevent all chronic degenerative diseases, from the common ones like heart disease, cancer, diabetes, obesity and Alzheimer's to the ones you have never heard of or can't even pronounce. Researchers believe that optimal vitamin D levels may enhance the amount of important chemicals in your brain and protect brain cells by increasing the effectiveness of the glial cells in nursing damaged neurons back to health. Sufficient vitamin D is imperative for proper functioning of your immune system to combat inflammation that is also associated with Alzheimer's. Keep your fasting insulin levels below 3. This is indirectly related to fructose, as it will clearly lead to insulin resistance. However other sugars (sucrose is 5. According to a small Finnish study recently published in the journal Neurology,5 people who consume foods rich in B1. Alzheimer's in their later years. For each unit increase in the marker of vitamin B1. Alzheimer's was reduced by 2 percent. Very high doses of B vitamins have also been found to treat Alzheimer's disease and reduce memory loss. Eat a nutritious diet, rich in folate, such as the one described in my nutrition plan. Vegetables, without question, are your best form of folate, and we should all eat plenty of fresh raw veggies every day. High- quality animal- based omega- 3 fats, such as krill oil. Coconut Oil may offer profound benefits in the fight against Alzheimer's disease. One of the primary fuels your brain uses is glucose, which is converted into energy. When your brain becomes insulin resistant, atrophy due to starvation can occur. However, ketone bodies, or ketoacids can also feed your brain, perhaps better, and prevent brain atrophy. I suggested that, despite their raw calorie values, it’s far more important to get a lasting intuitive sense of how much of each macronutrient you need and when you need it (or not). But how do you do that? How do you figure out the proper number of calories – and breakdown of fats, protein and carbs – to accomplish your fitness and health goals? Run marathons? In fact, most popular daily diets look at overall calories as the main factor in weight loss and weight gain. The age- old conservation of energy Conventional Wisdom says that “a calorie is a calorie.” From there most diet gurus generally prescribe some formulaic one- size- fits- all breakdown of fats, protein and carbs. A classically trained Registered Dietician will tell you that protein should be around 1. This macronutrient breakdown stays the same regardless of how much weight you need to lose or what other goals you might have. Barry Sears has his 4. Zone” diet. The USDA bases everything on a choice of between 2,0. But, as I said earlier, it’s not that simple. Calories do have context. The human body uses these macronutrients for a variety of different functions, some of which are structural and some of which are simply to provide energy – immediately or well into the future. Moreover, with regards to energy conservation or expenditure, the body acts as both an efficient fuel storage depot (and as a toxic “waist” site) as well as a potent generator of energy, depending largely on the hormonal signals it gets. It will store glycogen and/or fat and it will build muscle – or it will just as easily tear them all down and use them for fuel – based on input from you: what you eat, how much you eat, when you eat, what you’re doing before or after you eat – even what you’re thinking when you eat. Yet because your body always seeks to achieve homeostasis over time, the notion of you trying to zero in on a precise day- to- day or meal- to- meal eating plan is generally fruitless (yes, Charlotte, some fruit is allowed). The good news in all this is that falling off the wagon once or twice this week won’t have the immediate disastrous effect that you might imagine – as long as you can keep your average intake under control and understand how the various macronutrients function over time. Which brings me to the crux of today’s discussion. Not only is it nearly impossible to accurately gauge your exact meal- to- meal calorie and macronutrient requirements, doing so will drive you crazy. In fact, to accurately figure your true structural and functional fuel needs (and hence to achieve your goals) it’s far more effective to look at a much larger span of time, like a few weeks, and aim for an “average” consumption. Then you can review that average daily intake over weeks or months and adjust accordingly. Below, I’ll give you a way to figure a “jumping off” point to start with, but remember, our genes are accustomed to the way our ancestors ate: intermittently, sporadically, sometimes in large quantities, and sometimes not at all for days. Their bodies figured out a way to maintain homeostasis and preserve lean tissue and good health through all this and so can we. Our genes want us to be lean and fit. It’s actually quite easy as long as we eat from the long list of Primal Blueprint healthy foods and try to avoid that other list of grain- laden, sugary, processed and otherwise unhealthy foods. Realistically, we also want to allow for the occasional party- splurge, a pre- planned (or accidental) intermittent fast, an over- the- top workout or even a week of laziness. Where most people get into trouble is in miscalculating their energy needs over extended periods of time – not day- to- day. They don’t see the average amount of carbs creeping upwards, or they figure they need x amount of calories, but don’t have a clue as to what kind of food those should be coming from. I start with these four basic principles to guide my Primal Blueprint eating style: 1)8. Yes, exercise is also important to health and to speed up fat- burning and muscle- building, but most of your results will come from how you eat. I’ll write more on this later, so just trust me on this one for now. Suffice to say, people who weigh a ton and exercise a ton, but eat a ton, still tend to weigh a ton. I’ve said it many times on this site: lean mass (muscle and all the rest of you that is not fat) is directly correlated with longevity and excellent health. Rather than strive to “lose weight”, most people would be better off striving to lose only fat and to build or maintain muscle. Since other organs tend to function at a level that correlates to muscle mass, the more muscle you maintain throughout life, the more “organ reserve” you’ll have (i. Refer back to rule #1 and eat to build or maintain muscle. Excess body fat is bad. Most human studies show that being significantly overweight increases your risk of nearly every disease (except osteoporosis – because ironically it responds to weight- bearing activities). Fat just doesn’t look that great either. See rule #1 and eat to keep body fat relatively low. Excess insulin is bad. We’ve written about it here a lot. Chronic excess insulin may be even worse than excess sugar (and we know how bad that is). All animals produce insulin, but within any species, those that produce less insulin live longer than those who produce a lot. Eat to keep insulin low. Here is how I use these principles to guide my individual macronutrient intake: Protein. Protein takes priority. If there is ample glycogen (stored glucose) and the body is getting the rest of its energy efficiently from fats, protein will always go first towards repair or building cells or enzymes. In that context, it hardly seems fair to assign it a “burn rate” of 4 calories per gram. It’s like saying the 2. They will, but I prefer to burn other fuel first. At a minimum you need . If you are moderately active you need . That’s at a minimum, but it’s on a daily average. So a 1. 55 lb moderately active woman who has 2. If she gets 6. 0 or 8. And even if she exceeds the 1. At 4 calories per gram, that’s between 3. It’s not that much. Carbs. If you’ve forgotten everything you ever learned in biology, just remember this and “own” it: Carbohydrate drives insulin drives fat (Cahill 1. Taubes 2. 00. 7). The idea in the PB is to limit your carbs to only those you need to provide glucose for the brain and for some reasonable amount (certainly less than an hour) of occasional anaerobic exercise. And the truth is, you don’t even need glucose to fuel the brain. Ketones from a very- low carb diet work extremely efficiently at that task. Either way, ideally, we would like most of our daily energy to come from dietary or stored fats. Typically, (if you are at an ideal body composition now) I use a rule of thumb that 1. Fats have little or no impact on insulin and, as a result, promote the burning of both dietary and stored (adipose) fat as fuel. Reach for something with fat. Nuts, avocados, coconut, eggs, butter, olive oil, fish, chicken, lamb, beef, the list is a long one. Even if she averages somewhere between 1. The main thing I’ve figured out from eating this way for years is that I don’t need nearly as many calories to maintain health, mass, and body fat as I once thought I did – or as the Conventional Wisdom says I do. Choosing your overall weekly workout schedule is one of the key aspects of creating the weight training routine that is best for you. What makes it a little tricky is the fact that there’s a lot of ways it can go. The amount of potential workout schedules, splits, and plans to choose from is enough to make your head explode. However, you can greatly narrow them down to just the handful that are best for you by factoring in 3 key workout schedule requirements. They are: Your workout schedule must fit your ideal training frequency. The workout split you choose must allow you to reach the weight training frequency that is BEST for your specific goal and experience level. Meaning, do you need a split that allows you to train each muscle group once per week, twice per week, or 3 times per week? Your workout schedule must fit your personal weekly schedule. How many days can you actually manage to work out per week? Are there specific days you can work out on and specific days you absolutely can’t? Do you need to take the weekends off, or are the weekends the days you need to train on? Your workout schedule must fit your training preferences and needs. Fitting your ideal frequency and personal schedule is what’s most important, but at the same time you should also actually enjoy what you’re doing and make sure the smaller details suit you and your goal. Once those 3 factors are taken into account (and the crappier choices have been eliminated), we’re only left with a few to choose from. So, I figure the best thing to do now is go through those few and list what I (and many others) consider to be the best weekly weight training schedules and splits for various goals and experience levels. You can then pick the one that seems best for you.
Specifically, intermediate or advanced trainees with virtually any goal (building muscle, getting “toned,” increasing strength, improving performance, etc.). This is just a slightly less frequent 3 day version of the 4 day upper/lower split mentioned earlier, so it’s still best suited for the same people. The only difference is that this version is more ideal for people who can only train 3 days per week (or would just prefer to) as well as people who prefer the slightly reduced frequency. Wednesday: off. Thursday: Legs & Abs. Friday: off. Saturday: Chest, Shoulders & Triceps. Sunday: Back & Biceps. Week 2. Monday: off. Tuesday: Legs & Abs. Wednesday: off. Weekly Schedule: It’s either 4 or 5 total weight training workouts per week (it changes from week to week) done with a 2 on/1 off/1 on/1 off format that repeats every 6th day. This means the days you work out on will change from week to week unlike the previous schedules shown where the workout days always remain fixed and constant. Starting a new workout routine is hard for everyone, but it can be especially hard if you are overweight or obese. The best exercises for overweight people and the. Wednesday: Back & Biceps + Hamstrings & Abs. Thursday: off. Friday: Chest, Shoulders & Triceps + Quads & Calves. Saturday: off. Sunday: off. Week 2. Monday: Back & Biceps + Hamstrings & Abs. The workouts alternate between “pushing” muscles and “pulling” muscles so that you do Push, Pull, Push one week, and then Pull, Push, Pull the next. It’s basically a 3 day version of the previously mentioned Push/Pull/Legs split, only here the “legs” workout is eliminated. Instead, leg training is also divided up in terms of “push” (quads/calves) and “pull” (hamstrings and usually abs) and then included along with the upper body push and pull workouts. The only potential issue with this schedule is the overlap between quad and hamstring exercises. Meaning, training hamstrings and then quads with just 1 day in between could potentially be problematic for some people from a recovery standpoint. Weight Training Frequency: Each muscle group/body part is trained once every 4th or 5th day, making this a moderate frequency split. Best Suited For: Intermediate or advanced trainees whose primary goal is “looks” related (building muscle, getting “toned,” etc.). My Recommendations. In all honesty, all of the weight training schedules and splits shown above can work to some degree for virtually every goal and experience level assuming everything else is done properly. However, the goal here isn’t to just choose one that works. It’s to choose the one that will work BEST for you and your exact schedule, preferences, needs, experience level and goal. So, here are my personal recommendations for which workout schedule I feel would be best for you: For beginners with any goal, the answer is extremely simple: the 3 day full body split. It is the most proven and recommended workout schedule for beginners, period. For intermediate or advanced trainees whose primary goal is increasing strength or improving performance, the 4 day upper/lower split or the 3 day full body split are my top choices. For intermediate or advanced trainees whose primary goal is “looks” related (building muscle, getting “toned,” etc.), the 3 or 4 day upper/lower split is probably my #1 choice most of the time, although the push/pull/legs split is an equally perfect choice if you have a schedule flexible enough to make it work. Sure, there are various other workout schedules and splits out there that can work for you (some I like, most I hate), but more often than not, these are the ones that have been proven to work best. What’s Next? Once you’ve selected a weight training split and set up your overall weekly workout schedule, it’s time to actually plan out what you’re going to be doing during those workouts. I went from working up my proper form on various weight lifting exercises, to slowly increasing the weight and lower the reps to build muscle and burn fat. What I found was that eventually over time I didn’t stick to my routine and wound up going in and doing whatever I felt like doing that day (mostly leg exercises since I love those), which made me stop and ask “Why am I getting so bored of my workout routine? What I quickly learned is my body changed more in those first few months of weight lifting than it ever did with my previous years of “going to the gym everyday and dieting”. I was also eating about 2. Do you notice a pattern here? You don’t have to starve. You don’t have to do exercises to “lengthen and tone” (you’ll never lengthen your body, it is what it is. Think of it this way: Fat covers muscle. Weight Training builds muscle while burning fat. Cardio just burns fat, no muscle building. If you lift weights and burn fat you will SEE big results. If you just do cardio you will just lose the layer of fat, but not change any definition underneath. In order to get back on track and get into a routine I knew I had to have one that outlined things very clearly, gave me 2 days of rest per week, was less focused on cardio and more focused on strength training and finally, one that would still challenge me and keep me interested. So, I found the below 1. This one breaks up the week into 4 lifting days and splits the workout days into lower body and upper body. What I like about this routine is it will give you the time to work your way up in weight and it doesn’t have you isolating just one area of the body (example: back/chest day). Ladies, don’t be afraid to lift weights. Make sure to pick the right weight so that you are fatigued/tired at the end of your last rep. If you can do more reps then the weight is too light, if you can’t do all of the reps it’s too heavy. Make sure to pair this routine with a high protein, clean eating diet with good carbs on the days you lift heavier (leg days for example is the day I eat more carbs than a day I just do cardio/upper body). I lift weights, I do very little cardio, I don’t consider myself bulky by any means. Am I saying that the below routine is going to get everyone the same results? If your goal is just to lose weight, not build muscle then maybe it’s not. If you are lifting weights and feel like you look bulky it’s the layer of fat that is covering your muscles. You need to pair both to get maximum results. Work your lifting weight up every 2 weeks if you feel you are not feeling fatigued by the last rep of each set. I aim to do 5- 1. It all depends on the exercise and how sore I may be still. At about 1. 90. 0- 2. I expected to gain so much weight, but it always stayed around the same 2- 3 lb. Give yourself time to build your strength and make sure you are monitoring how much you are lifting each time you go to the gym. You will be surprised that over time you will slowly increase the weight. For example if I do 9. I feel that 9. 5lbs is light, so I bump it up 1. Over time the weight you used to think was “heavy” is now light. Your body will adapt and no, you won’t get huge and masculine. I focus very little on cardio and use my weight training as my cardio. I’ve been down that road of endless hamster- like cardio, and it wasn’t until I lifted actual weights (not 5lb dumb bells but heavy weights) that my body changed. Below is my current routine and I highly recommend it to see results. Remember: to lose body fat you must 1. Lifting heavy weights will not cause women to get big and bulky like men because women produce a fraction of the testosterone that men do. When women begin working out, their goals are to tone up and gain shape/curves and following this program will accomplish just that! In this 1. 2- week program, you will decrease the number of reps you complete and increase the load you lift as you progress. The number of sets per exercise stays the same, but the rep range changes. Leg day is my favorite day. Trap bar deadlifts help me to keep my posture correct and prevent back injury. This is lighter weight then i do now. If on Saturday and Sunday I am itching to go to the gym I will do abs, plyometric work or just a HIIT set of no more than 2. Weeks 5- 8. If you are unable to do pull ups or dips you can use the assisted machines, which I do also. Don’t ever give up on yourself. You will get sore, especially in the beginning. Make sure you take the right supplements and vitamins to help you. I recommend taking a BCAA/Amino Drink to help with recovery, a whey protein powder to make shakes with, a multivitamin, fish oil.
